Calf Raises: 3 sets, 12-15 reps | Banded Romanian Deadlift | The band allows the RDL to be loaded at the top and bottom of the rep. @zahler_bodybuilding_systems showed us this variation a good while ago now and it’s still a favorite.????????. | Banded Back Squat | Explosive on the concentric portion of the movement and slow and controlled on the eccentric/lowering portion. The band allows the movement to be heavier at the top portion of the Rep, when the band is stretched the most. As you lower, the tension will be less. The elasticity of the band forces much more stabilization and control to get through each Rep. the benefits of using bands in your training are endless | Abduction Machine | The positioning of this variation allows this movement to favor the glutes/Glute med over the abductors. Butt is situated forward on the seat, pelvis is tilted up and glutes are contracted before starting the reps. Keep the chin tucked and control the ROM. Leg Extensions: 4 sets, 10-12 reps | Barbell Back Squat | Squats are king because they're the most challenging leg movement you can do. They work all the lower-body musculature and have been shown to spike muscle-building hormone release. In fact, squatting before doing curls has even been shown to significantly improve arm strength! High bar or low bar? That's up to you and your goals. High bar, where the bar rests atop the traps, hits all the leg musculature fairly evenly. Low bar, a favorite of powerlifters, targets the glutes and allows you to lift more weight. Not sure which? Choose the variation that allows you to squat deeper, more comfortably, and without excessively rounding your back. | Barbell Front Squat | Shifting the bar from the back to the front of the body changes your squat dramatically. Front squats emphasize the quads over the glutes and hams, which means you'll sacrifice some of the load. It also helps you maintain a more vertical torso position, which can help increase squat depth and perhaps decrease the risk of lower back injury. Front squats also demand—and build—serious upper back and core strength. Those benefits also apply to variations like dumbbell front squats and goblet squats. Think you're too strong for goblets? Strength coach and physical therapist John Rusin requests that you do half your body weight for 20 reps and reconsider. Single-Dumbbell Halo: 3 sets, 10 reps (alternating, 5 reps per direction, no rest) 2. Side Plank: 3 sets, 30 sec (left side, no rest) 3. Side Plank: 3 sets, 30 sec (right side, no rest) 4. Push-ups: Add bands or extra weight if possible. Perform as many mini-sets of 6-8 reps as possible in 4 minutes. Stop each one when a rep slows down, rest 20-30 seconds, and start again. Pace yourself! To test this theory, we brought together two completely different training styles to create one intense shoulder workout. Worlds collide as fitness model David Morin and Bodybuilding.com employee and Strongwoman competitor Rachel Pyron band together for this challenging session. Morin has been using bands in his training for some time and is eager to show what they can do. &#34;After weight training for many, many years, I've experienced weaknesses in joints,&#34; he says. &#34;These areas of opportunity are where I can use a different modality to create strength in those joints.&#34; Pyron, on the other hand, admits that, like many in her sport, she uses bands primarily for warm-ups. &#34;I think that's kind of traditionally how they are used in the Strongman world,&#34; she explains. &#34;Especially when you're traveling and you don't have a lot of equipment to warm up with.&#34; Morin and Pyron take you through a succession of movements to challenge your shoulders and target the secondary muscles around the shoulder joint. If you've only used dumbbells and cables, this workout will feel very different. That's normal, according to Morin. &#34;You're going to get that metabolic stimulation in the muscle tissue and a lot of blood flow,&#34; he says. &#34;Which is all going to be great for the shoulder health in general.&#34; | Single-Arm Band Shoulder Press | &#34;The differentiation with this type of band resistance versus your typical standard dumbbell or barbell presses is that it's a unilateral exercise that challenges your stability on the opposing side,&#34; Morin says. &#34;The way that your body has to move and engage to get the full range of motion is going to stimulate the shoulder through a greater range.&#34; | Upright Row | Switch bands if you need to on this exercise and remember that you can always increase the resistance by taking a wider stance. Stand on the band and hold the other side with your hands about shoulder-width apart in the start position. You're aiming for fewer reps than you did on the shoulder press, just enough to get that medial-delt activation. If you've struggled with joint issues on upright rows, switching to bands can be very helpful. | Band Raise-fly-Row Combo | This combination exercise is unique to band training, but all the components should feel familiar. Stand on one end of the band with both feet as you pull the other end up in a front raise. Keeping your arms at approximately shoulder height, pull the band apart in a rear delt fly, engaging the rear delts with the pull and the medial delts by holding the band high. Bring the band back to center, then bend your elbows back to pull the band to your chest. Extend your elbows to push the band back out and reactivate the front delts, then lower to the starting position. This entire sequence counts as one rep. He's been building muscle and maintaining his chiseled physique for years using little more than bands, and he's here to show you exactly how to incorporate them into your next workout. &#34;There are two reasons why you might want to use bands in your workout,&#34; explains Grage. &#34;The first is to add more resistance, but the other is to assist with an exercise and actually take some resistance off.&#34; | Using Bands to Assist | One of the most common ways exercise bands are used is to assist with a difficult bodyweight exercise, such as triceps dips. As Grage demonstrates, you can use a band to assist with a dip by anchoring the band to the parallel bars and placing your knees or feet on the center of the band to do the exercise. If you don't need assistance but want to use bands to build more strength, you can do as many repetitions as possible using body weight, and then once you max out, use the band to get a few more reps, just as you would on an assist machine. What makes bands uniquely effective for assistance exercises is variable resistance. As Grage explains it, the farther you stretch a band, the more it resists. &#34;The bottom is when you're stretching the band the most, which also happens to be the weakest point in the range of motion,&#34; he says. So the band is giving you the most assistance right when you need it. In this way, bands can help you train through those difficult sticking points in your bodyweight exercises to help you improve your overall strength. | Using Bands to Resist | Now we apply that same concept in the opposite way. Take push-ups, for example. For seasoned lifters, it's tough to make a bread-and-butter exercise like the push-up feel more strenuous without adding a ton of reps or adding gym implements like a weight vest or a plate. Using the same principle of variable resistance, you can not only make the push-up harder, but also apply the most resistance exactly where you need it. Loop a band behind your shoulder blades and anchor each end with your hands before beginning your push-up. Remember, the more you stretch a band, the harder it resists, so as you push through the push-up, you're creating more resistance. This is the basic principle of strength training: to work against increased resistance. &#34;You're strongest at the top range of motion,&#34; Grage explains. &#34;So now the strength curve more closely matches the resistance created by the band.&#34; Use a band to add resistance to your strongest lifts, such as squats and presses, to build even more size and strength. The medial glute lies on the upper, outer portion of your rump. It's an essential for performing full-body exercises with sound technique, so it's a good idea to spend some time strengthening them. To perform the clam shell, lie on your side with your knees bent and your feet together. Open your top knee away from your bottom knee. Try your best to focus on using those glute muscles to move your leg. Hip abductions are similar except your legs will be extended. Lift your top leg as high as you can. Like the clam shell, try not to move any other part of your body or shift position. Focus solely on using your glute to move your leg. | Donkey Kick-Backs | Donkey kicks strengthen your lower back and glutes. The upward-driving kicks, performed from a hands and knees position, target your glutes, but also work your hamstrings, hips and core. The weight of your legs provide resistance to strengthen these muscles as you push up against the downward force of gravity. | Hip Thrust | Hip thrusts are a great movement if you're in the market for a firmer behind.
