Stretch | Training Chest | Because the chest muscles are so big, they have to be hit with a variety of exercises and a larger number of sets to fully fatigue the muscle fibers. When developing your program, choose 2-3 compound movements and 1-2 isolation movements to ensure you're getting ultimate stimulation for growth and strength from your chest workouts. Because the pec muscles fan out in many directions, you can develop your program to target the pecs by region. Upper and lower chest can be individually targeted. In addition, you can shift the focus on outer or inner pecs, depending on the exercises you choose and how you perform them. To target the upper chest (sternal head), which is the most visible portion of this muscle on a woman, choose incline movements. Choosing flat bench exercises targets the overall chest, while opting for decline movements hits the lower chest. All areas are important for overall development in strength and size. The outer chest is important as well. It is very visible in the area that ties in to the front deltoid. This can be targeted with standing flys and a variety of dip exercises. When properly developed, the inner pecs give that coveted line down the center of the chest. To develop yours, concentrate on peak contraction and squeeze the chest at the top of your pec deck and fly exercises. | Additional Muscles Often Trained with Chest | The muscles of the chest are very large, so some people prefer to train them on their own day. This is a great way to ensure you are hitting the chest muscles fully and completely exhausting them. Another option is to train chest with shoulders and triceps. Such is the program of a trainee on a push/pull split. The push side of this split places exercises together that require you to push the resistance away from the body on the positive portion of the exercise. In addition, the shoulder and triceps are hit secondarily in many chest exercises, which makes this split a good choice for the trainee who wants to save time and/or keep the intensity high. Trainees who have already reached their desired amount of development can condense their workouts as such for maintenance purposes, as the stimulation from less volume is sufficient at that point. If you like the idea of dedicating chest to its own day, but you lack the time to follow a five or six day split, you can choose to pair chest with biceps. By pairing these two opposing muscle groups, you can train chest completely without sacrificing strength needed to train shoulders or triceps. But consider yourself warned: DeCosta's workouts aren't easy. We asked him to share his favorite upper-body push day so you, too, can experience his no-nonsense workout style. He incorporates tweaks on classic exercises—single-arm decline dumbbell bench and cable shoulder presses, for instance—as well as plenty of dropsets and supersets. Buckle up and get ready for the chest, shoulder, and triceps pump of your life. | Arnold Press | For the Arnold press, don't look to take your first 3 working sets to complete failure. Instead, pick a weight that gives you that satisfying shoulder burn and get that blood flowing for the rest of the movements to come! Except for that final set, of course. Take that dropset all the way to failure. | Dumbbell Front Raise | As the first movement in your first superset, again, choose a challenging weight that doesn't require you to use momentum from the rest of your body to get it from the bottom position to parallel. Hit your reps and let the volume do its work! Keep your shoulders pulled back and core engaged to stay sitting tall. | Seated Overhead Triceps Extension | If possible, use the EZ-bar for this movement to create a more comfortable position for your wrists and avoid the awkward setup of a dumbbell. Focus on using both triceps equally to press the bar up and not favoring one or the other. | Single-Arm Cable Shoulder Press | After hitting the Arnolds earlier, you'll take a more isolated approach for shoulders one side at a time! Move through a full range of motion, bringing your elbow down just below your shoulder joint and press all the way up until your elbow is locked out and biceps aligned with your ear. Pre-exhaust? Check. Heavy weights for mechanical tension? Check. Supersets and burnouts for maximum muscle damage? Check and double-check. Don't be fooled by the familiar movements and rep-ranges. This is advanced bodybuilding at its finest, and works best if you have big-time goals. &#34;I like to use this workout to cut down for a photo shoot or for contest prep,&#34; Thomas says. | Superset: Machine Fly And Dumbbell Incline Press | This is a classic pre-exhaust pairing, designed to warm up your chest and push blood into the upper part of the muscle prior to the big lifts to come. &#34;Focus on really contracting and squeezing every last muscle fiber of your chest, on every rep,&#34; Thomas says. Then, take that same pace and transfer it to the presses. &#34;We want to do this in a rhythmic fashion, aiming to pump the muscle up with blood before we move on to a heavier incline press with the barbell,&#34; he says. Stop just short of lockout on the presses here, and really focus on staying in motion and not losing the rhythm. | Barbell Incline Press | Even when cutting down, Thomas knows that heavy weights play a crucial role in maintaining muscle mass and muscle density. Sure, you may not be able to push the same weight you could if you had started out the workout with the incline press, but he promises you'll feel it far more. &#34;We started things off with the superset, which pumps the muscle up with blood. So when we move on to the next exercise, with a heavier weight, it will actually allow us to feel this movement better, even though we're using a heavier weight,&#34; Thomas says. This is the time in the workout to push yourself. Don't be afraid to ask for a spot, but use a weight that allows you to manage all 6 reps. | Superset: Bent-Over Cable Fly and Bench Press | The upper-chest portion of your workout is done. Now it's time to give the same treatment to the middle third. &#34;We're aiming to pre-fatigue the muscle with higher volume on the fly, then move into a moderately heavy weight on the flat bench press,&#34; Thomas says. But even at relatively high volume, the form is crucial. &#34;Lock this down and focus on getting a large stretch and opening up the chest, before bringing the hands back together to contract in the middle,&#34; he says. For the bench press, the focus shifts slightly from moving heavy weight upward, to controlling it downward. &#34;We want to really focus in on the eccentric portion of the motion,&#34; Thomas says. &#34;This is going to help us put more trauma on the chest.
