From her years of experience as an IFBB Bikini pro, this NLA for Her-sponsored athlete has created an intense workout that will hit your glutes hard, but also give you a chance to develop that one often-overlooked part of the physique: your calves! | Side Step | Place a resistance band around your knees for this first exercise. As you move, you'll be in about a half squat with your spine neutral—neither rounded nor arched. Keeping your chest up, take small steps side to side. Focus on maintaining tension in your glutes. | Barbell Hip Thrust | Keep the resistance band around your knees, and focus on keeping your knees out. Don't let them cave in! Thrust the barbell all the way up with your hips, and give your glutes a good squeeze at the top of every rep. To get the most from this exercise, Updike holds the last rep of every set at the top of the movement while squeezing her glutes. Focusing attention on your glutes in this fashion strengthens your mind-muscle connection. | Hamstring Curl | Start your first set using a heavy weight, then taper off for your next 3 sets. Do more work on the mind-muscle connection by paying close attention to your hamstrings as you slowly lower the weight. More time under tension leads to more gains! Updike says that if one of your goals is to build muscle size, make the last set a dropset: Do all the reps you can just short of failure, then drop some of the weight and rep to just short of failure again. | Sumo-Stance Straight-Legged Deadlift | This exercise will get you thinking about your hamstrings and your glutes at the same time. Focus on keeping a slight bend in your knees, your core tight, and your back straight. | Leg Press | The wide-stance version will target your inner thighs. The narrow-stance version will hit your outer thighs and the back of your hamstrings. Go after this superset with intensity. Push yourself! | Box Step-Up | This is a great exercise to do near the end of a workout, to really burn out those leg muscles. But leave a little in the tank—you're not done yet! | Calf Press | Start with your feet about shoulder-width apart and your toes pointing forward. As you work through the reps, experiment with pointing your toes in and out to see how each position hits a different part of your calves. This is one of Updike's favorite exercises because she finds that many women are so focused on working their booty-building glutes that they forget to work their calves. The calf press is a good way to help maintain a balanced look in your legs. If your goal is to maintain overall balance, Updike recommends you do this workout once a week. Pre-exhaust? Check. Heavy weights for mechanical tension? Check. Supersets and burnouts for maximum muscle damage? Check and double-check. Don't be fooled by the familiar movements and rep-ranges. This is advanced bodybuilding at its finest, and works best if you have big-time goals. &#34;I like to use this workout to cut down for a photo shoot or for contest prep,&#34; Thomas says. | Superset: Machine Fly And Dumbbell Incline Press | This is a classic pre-exhaust pairing, designed to warm up your chest and push blood into the upper part of the muscle prior to the big lifts to come. &#34;Focus on really contracting and squeezing every last muscle fiber of your chest, on every rep,&#34; Thomas says. Then, take that same pace and transfer it to the presses. &#34;We want to do this in a rhythmic fashion, aiming to pump the muscle up with blood before we move on to a heavier incline press with the barbell,&#34; he says. Stop just short of lockout on the presses here, and really focus on staying in motion and not losing the rhythm. | Barbell Incline Press | Even when cutting down, Thomas knows that heavy weights play a crucial role in maintaining muscle mass and muscle density. Sure, you may not be able to push the same weight you could if you had started out the workout with the incline press, but he promises you'll feel it far more. &#34;We started things off with the superset, which pumps the muscle up with blood. So when we move on to the next exercise, with a heavier weight, it will actually allow us to feel this movement better, even though we're using a heavier weight,&#34; Thomas says. This is the time in the workout to push yourself. Don't be afraid to ask for a spot, but use a weight that allows you to manage all 6 reps. | Superset: Bent-Over Cable Fly and Bench Press | The upper-chest portion of your workout is done. Now it's time to give the same treatment to the middle third. &#34;We're aiming to pre-fatigue the muscle with higher volume on the fly, then move into a moderately heavy weight on the flat bench press,&#34; Thomas says. But even at relatively high volume, the form is crucial. &#34;Lock this down and focus on getting a large stretch and opening up the chest, before bringing the hands back together to contract in the middle,&#34; he says. For the bench press, the focus shifts slightly from moving heavy weight upward, to controlling it downward. &#34;We want to really focus in on the eccentric portion of the motion,&#34; Thomas says. &#34;This is going to help us put more trauma on the chest. Practice Practice Practice ► 25:00 As Bell knows well from all his years of competition, you need to have a constant when you're going from one gym to the next to compete. &#34;You want to get a routine down for every piece of this puzzle, which is bench pressing,' He says. &#34;You want to etch your routine deep in your mind and your body so that as you go to different competitions--as the lights and the crowds change and the bench and the weights change--you've got one thing that stays the same: You and your routine.&#34; When you first lay down on the bench, you naturally get into a position that's comfortable. But then you need to use the bar to get into a position that's maybe less comfortable but a lot safer. Bell's biggest piece of advice is to use the bar to lift your yourself up off the bench and then, as you settle back down on the bench, to give you room to roll your shoulder blades inward and downward towards your hips. As he like to put it, &#34;Jam your shoulder blades into your back pockets.&#34; If you're benching enough weight that you need a spotter to help get the bar off the rack, Bell says to do it in a way that makes it easier on them, and that puts you in the right position to bench the weight. &#34;A common mistake Bell sees is that &#34;when they're taking the bar off the rack, many lifters will push toward the guy who's helping them. If anything, you want to try to pull the bar out of the rack.&#34; When you take the bar off the rack, you bend your arms to bring the bar to your chest. Bell says to flex your chest as high as you can while keeping your lats tight. But don't confuse &#34;familiar&#34; with &#34;easy.&#34; The supersets will test your endurance, especially when you start to get fatigued. Do your best to complete the reps as prescribed, even if you have to take a little break. Weighted dips can be done in a variety of ways. You can use a weighted vest, a dip belt, or you can hold a dumbbell between your ankles. However, if you struggle to perform dips even without weight, don't use extra resistance. If you need assistance performing dips use a dip machine. It's important to still challenge yourself, though. For instance, perform as many reps as you can without assistance before getting some help. Don't settle into doing the same weight each week. Every workout should be harder than the one before. If you're tired of the same old split and the same old results, you're definitely in the right place. Mike Vasquez is a one-of-a-kind athlete. So, you'd better believe his trainer will test you in completely new ways. It's time to remix your workout. Each week will combine full-body training, body-part splits, and hybrid workouts that will teach you new skills and challenge your athleticism. You'll do high-volume straight sets of bread-and-butter bodybuilding moves, pump-inducing supersets, and seriously tough circuits. Dial it back, but not too much. Handstand push-ups are probably the most difficult movement you'll encounter today. To do them, kick up into a handstand against the wall. (You may want to put a pad of some sort under your head.) Lower yourself down as far as is comfortable, and then press back up, all the while staying upside down. If you're completely uncomfortable with being upside down, put your feet or knees on a box with your legs at 90 degrees. With your feet planted near the base of the pulley and your arm extended, you can also increase the range of motion when you take your upper arm to parallel, significantly longer than what you'd be doing with the standing version. Key training tips: • Hold onto an object that's secured like a power cage, squat rack, or cable stand. • Be sure to keep your body still so that you don't start swinging to get the weight up, which would reduce the isolation effect. • I use this variation mostly as a finishing exercise at the end of my shoulder workout. • I do four sets of 15 reps with each arm. Position a weighted bar across your upper back holding the ends with your hands to keep it stable. Alternately, you can do this in a squat rack to more easily get into the starting position. Stand erect with your chest out and your shoulders back, maintaining the natural curve in your back and knees unlocked. Your feet should be about hip width apart. This is your starting position. 2. Staying erect, initiate the movement by stepping back with one foot about 2 feet, keeping your hips facing forward as the toe of your back foot makes contact first. Then allow both knees to bend and descend just short of allowing your trailing knee to touch the floor. 3. Your body should continue to be upright. Don't lean forward or allow you back to round. Press back up by pushing through your back foot maintaining balance as you return to the starting position. 4. Repeat on the opposite side, and repeat for the desired number of repetitions. Set the bar in a rack slightly below shoulder level so that when under it, your knees are slightly bent. Rest the bar on top of the front deltoids, pushing into the clavicles, and lightly touching the throat. Your hands should be in a clean grip, touching the bar only with your fingers to help keep it in position. 2. To unrack the bar, push upward into it and push your hips forward. Step away from the rack and position your legs using a shoulder-width medium stance with the toes slightly pointed out. Keep your head and elbows up at all times. Your triceps should remain parallel with the ground. Keep a neutral neck and flat back. This will be your starting position. 3. Descend into a squat by pushing your hips and butt back. Continue down until the upper legs are at or just below parallel to the floor. Inhale as you perform this portion of the movement. 4. As you prepare to ascend, push through your heels and begin to wrap your fingers tightly around the bar for a firm grip. As you near the top of your squat, begin pressing the bar up towards the ceiling, allowing your neck to hyperextend so that the bar has room to move. 5. A final position will be one in which your arms are fully extended overhead and your legs straight. Maintain tightness from head to toe. 6. Lower the bar slowly, allowing your knees to bend to lessen the blow. Immediately transition back into the squatting movement to continue into the next repetition. Repeat for recommended number of repetitions.
