Building big, beach-ready muscles is only half the battle. If you really want to show off those muscles, you're going to have to sweat. Smart cardio will help you lean down, but why torture yourself on the stair stepper when you can go free-range? That's what Muscle Beach Nutrition athlete Ike Catcher does using this beach bodyweight workout. This workout is simple yet effective. You'll trade in the cardio machines for sprints, kicks, and crunches. Since you'll be doing high-intensity bodyweight exercises, you'll strengthen your muscles and sharpen your cuts while you're burning fat. &#34;This is not a muscle-building exercise, this is more of an aerobic exercise,&#34; Catcher explains. &#34;The goal of this workout is to lose fat and to limber up.&#34; Catcher is a lucky man—he has a sandy beach outfitted with a full gym at his disposal. But not all of us are this fortunate. If you're landlocked but have access to a heavy bag, do the kicking and crunching in the gym and go outside for everything else. If you have a beach but not a bag, grab a friend and some strike pads to make it a partner workout. Pairing up can make timing easier, too. Mix this workout in with your lifting days to stay lean and lithe. &#34;I would recommend doing this workout two or three times a week,&#34; Catcher says. &#34;It's gonna get you definitely stronger, more explosive, more healthy, and more fit than before.&#34; To focus and prepare yourself to work at your maximum potential, take a high-quality pre-workout like Pre-Train 30-60 minutes before you warm up. Warm-Up If you've ever run track or cross-country, most of these warm-up drills will be familiar. Lunges, high knees, skips, and butt kicks are dynamic exercises that open up your range of motion, transport blood to your muscles, and prime your body for the explosive movements to come. Broad jumps build power, and push-ups wake up your upper body. Sprint Follow Catcher's lead and take advantage of the soft sand to practice running barefoot (wet sand is best for this). Going barefoot works the stabilizer muscles of the feet and ankles, and can help build up your calves. When you sprint, really go balls out. Catcher runs these at 90-100 percent of maximum effort. This kind of interval training does a lot of work in a very small amount of time. It may not seem like much volume, but you'll feel it afterward. Kicks This series of four kick variations delivers quality cardio while building agility, quickness, and coordination. By working in different movement patterns, you'll hit your legs from varying angles perfect for developing a balanced physique and functional strength. If you're new to boxing, you could even do air kicks for this part of the workout, without the heavy bag. This workout will take you through supersets, dropsets, and one giant set, then into plyometrics to help you build serious muscle and conditioning. It's time to lift, crawl, and leap! This workout is going to get you going in two directions. In the first half, you'll work with presses, curls, push-ups, flyes, and other staple moves for your arms and back. Then we'll move into functional training using a series of high-energy plyometrics to increase power and explosiveness in your legs. For the plyometrics segment, you'll need about 15 yards of space to run some suicides and perfect your bear crawls. In a perfect world, you'll also have a staircase nearby where you can do some outrageous uphill broad jumps. | Raynor Whitcombe's Shoulders, Arms, and Power Conditioning Workout | Part 1: Conditioning Superset Hammer-curl to shoulder press 3 sets of 10-15 reps, rest 45-60 seconds Barbell curl 3 sets of 10-15 reps, rest 45-60 seconds Superset Barbell military press 3 sets of 10-15 reps, rest 45-60 seconds Alternating dumbbell press 3 sets of 10-15 reps, rest 45-60 seconds Superset Dumbbell lateral raise 3 triple dropsets to failure of 10-15 reps, rest 45-60 seconds Standing concentration curl 3 sets of 10-15 reps, rest 45-60 seconds Giant Set Plate rear-delt fly 3 sets of 10-15 reps, rest 45-60 seconds Incline push-up 3 sets of 10-15 reps, rest 45-60 seconds Push-up 3 sets of 10-15 reps, rest 45-60 seconds Part 2: Power and Explosiveness: Perform 2 rounds according to abilities Suicides 15 yards, rest 45-60 seconds Broad jump to tuck jump 15 yards, rest 45-60 seconds Bear crawl 15 yards, rest 45-60 seconds Step tuck jump 15 yards, rest 45-60 seconds Broad jump on stairs 5 jumps, rest 45-60 seconds Raynor's Technique Keys Superset 1: Hammer-curl shoulder press with barbell curl This first compound movement will work your biceps and shoulders. Do them both standing to help you keep your core engaged. No cheating or rocking! Keep your back straight and your core muscles working. Superset 2: Military press with alternating dumbbell curls Just like you don't want to rock and use your momentum instead of your arm strength, don't use your legs to pop the barbell up on your military presses. Use shoulders only to push the load up. Superset 3 Dumbbell lateral raise with Standing concentration curl Keep your legs from swinging during this superset: Lift from your shoulders only. For the lateral raise, choose a weight you can hit 10-15 reps with, then lift to failure on each set. As you come to the top of the lift on your curls, swing out your pinky finger and get a better contraction in the peak of the biceps. Giant Set: Plate rear-delt fly, Incline push-up, push-up You want to do a lot of reps with these next three exercises to keep the intensity high and really burn up those muscles. As you do your flyes, keep your core engaged and your shoulders forward. I want to drive as much blood into my muscles as possible. I don't want to lose the pump! In this delt homicide workout—shot at Big John's Fitness in Nampa, Idaho—I run through supersets, dropsets, and pyramid sets. I use a massive amount of volume, pull out the stops, and bring out all the tricks. Sometimes I use 40 or 50 reps per set. All I do is work, hustle, and kill. Think you can keep up? You might need to hire a lawyer before you start this workout, because you're about to murder your delts! | Start with Your Weakness | I have a huge chest day, so I hit my front delts while I'm doing presses and flyes. That's why I usually put front delt muscles on the back burner for this workout. I like to start with the rear delts because they're the weakest part of my shoulders. Any time you have a weakness, hit it when you have the most energy. A pack of cable flyes and face pulls should do the trick! | Lean Into Your Laterals | I like to hit my muscles with a little variation, which is why I like to lean during my cable lateral/deltoid raises. The lean gives you a little more range of motion so you can bring your arm higher. It delivers more contraction at the top and more tension at the bottom of each rep. | Work Your Traps with Upright Rows | I like to use a close grip with my upright rows because it really hits my traps. I haven't done a shrug in my life! I think I hit my traps with uprights and lateral raises, which means I'm getting a little more out of the exercise. I also pull all the way to my chin instead of stopping at my chest. | Sit Backward on the Hammer Shoulder Press | This reversed position helps me hit my front delts a little more. I hit each arm separately so I can concentrate on one delt muscle at a time. | Use Double Pyramid Sets | For my dumbbell side lateral raises, I like to use a double pyramid set of 15, 10, 15 reps. Use a lighter weight when you go for 15 reps, and then bump it up when you go for 10. Don't grab an insanely heavy dumbbell. Instead, use something that's about 70 percent of what you'd max out on. Come back down to the lighter weight when you go back to 15 reps. Don't be afraid to do pause sets. You'll see me stop and go again in many of my sets. The whole point is to get to the numbers I want. I don't stop until I get there! So if you have to give your muscles a rest before pumping out a few more, that's fine. Usually, on that last set, I can only get about 5 reps at a time. | Use Triple Dropsets | I call my last movement in this workout a triple dropset, but it uses two different exercises, so it's really a drop superset. This big set is great because you use various grips and hit your front delts in different ways! First, grab the EZ-bar with an underhand grip. I like this grip because it isolates the front delts. Choose a weight that will smoke you by the time you get to 12 reps. When you've hit 12 reps with the EZ-bar, move immediately to a plate raise. I like to use a 45-pound plate, but use what you can so you fail at 10-12 reps. Then drop immediately to a 25-pound plate and rep until failure. Good luck with my Delt Homicide Shoulder Workout.
