Carbohydrates, proteins, and fats are all crucial for putting on mass. There are many bodybuilding foods that can satisfy your macronutrient and calorie requirements, but I recommend focusing on these 12. What may sound good in theory doesn't always work best in application—and could cost you gains. For example, traditional wisdom held that bodybuilders should skip the white rice and eat brown rice, shy away from white potatoes in favor of yams, and eat egg whites instead of whole eggs to avoid the cholesterol; however, anyone who has ever eaten for maximum size will tell you that brown rice can fill you up too much, eating too many yams can give you gas and make you bloated, and avoiding egg yolks and going for the whites is like throwing away a barbell but keeping the plates. | Beef | Red meat has always been hailed as the king of muscle-building foods, and that isn't wrong. Beef is rich in creatine, B-vitamins, and saturated fats, so you may wonder why you shouldn't just supplement with lean proteins, take some creatine, rely on the B-vitamins in your multi, and call it a day. From my experience with eating red meat on a daily basis, I can tell you that I'm bigger, stronger, and fuller than when I don't. It just works. Whole Eggs It's unfortunate that we're still undoing the stigma around eggs that popped up in the 1980s. People claimed that whole eggs, because of their high cholesterol content, should be severely limited or scrapped altogether in favor of egg whites. This was terrible advice. Chicken Chicken is a mainstay in nearly every bodybuilder's diet, and for good reason. Compared to all other protein sources, it is easily the most economical. You can still find chicken breast on sale for around $2 per pound. It may not be as easy on the digestive system as lean fish, but it's certainly easier to digest than beef and at a fraction of the price. Also, as you're probably well aware, chicken breast is almost all protein and very little fat, yet it still tastes decent and lends itself to a variety of preparations. Fish While fish may lack the hardcore and somewhat legendary muscle-building status that red meat has, it can be a powerhouse when used properly. The one thing that each and every one of us will eventually come to terms with in our attempts to build the maximum amount of muscle is that we can only eat so much damn food. At some point, our aspirations will demand that we eat more. That sounds great, until eating more begins to feel nauseating and impossible. White Rice Conventional wisdom says to eat brown rice because it has more fiber and vitamins. I think that's all crap. Most carbohydrates are a poor source of vitamins and minerals compared to meat and vegetables. Eating too many fibrous carbohydrates will only slow digestion and fill you up more, preventing you from eating to your full capacity. Potatoes Let's continue with the theme of digestive efficiency. I love potatoes for the same reasons I love white rice—they digest incredibly well. There is not much of a difference between white and sweet potatoes, so both are acceptable. Yes, squats are the big-boy move for building thighs, but machines can serve you well if you give them a chance. If quads are your weakness, use machines. 1. Walking Warm-Up 2. Leg Press: 5 sets, 12-15 reps 3. Leg Curl: 3 sets, 10-12 reps 4. Leg Extension: 2 sets, 15-20 reps 5. Hack Squat: 3 sets, 10-12 reps Leg Press This machine has its fair share of critics, but when it's not used as an ego exercise with lots of plates and little movement, it can be very effective at developing the thighs. Place your feet where you feel the quads are doing the most work. For some people, that could be right in the middle of the foot plate, about shoulder-width apart. If having your feet a little higher or lower on the plate works better for you, go for it. Make sure you keep your entire foot connected when you push. Avoid locking out your knees at the top. Slowly lower the weight as far as you can safely. Don't shortchange that negative or your presses won't be as effective. If you reach failure sooner than expected, place your hands on your thighs above your knees and assist with your arms as much as necessary. Hack Squat One of the primary benefits of the hack squat is that you can manipulate foot placement. A high placement allows you to descend farther, which emphasizes the glutes and hamstrings. A lower placement means the quads take up a greater percentage of the workload. It's also easier to use advanced intensity techniques like forced reps and dropsets, because you can change weight quickly and aren't balancing a barbell. Seated Hamstring Curls In his article, &#34;A Scientific Approach to Hamstring Training,&#34; muscle-building expert Brad Schoenfeld, Ph.D., conclusively makes the case that for balanced, strong hamstrings you need curls, too. Specifically, the lower hamstrings are activated dramatically more during seated leg curls than deadlifts—even stiff-legged deadlifts. You wouldn't skip curls during an arm workout, would you? Barbell Back Squat: 4 sets, 10-12 reps 2. Front Squat: 4 sets, 10-12 reps 3. Narrow Stance Smith Machine Squat: 4 sets, 10-12 reps 4. Leg Extensions: 4 sets, 10-12 reps | Barbell Back Squat | Squats are king because they're the most challenging leg movement you can do. They work all the lower-body musculature and have been shown to spike muscle-building hormone release. In fact, squatting before doing curls has even been shown to significantly improve arm strength! High bar or low bar? That's up to you and your goals. High bar, where the bar rests atop the traps, hits all the leg musculature fairly evenly. Low bar, a favorite of powerlifters, targets the glutes and allows you to lift more weight. Not sure which? Choose the variation that allows you to squat deeper, more comfortably, and without excessively rounding your back. | Barbell Front Squat | Shifting the bar from the back to the front of the body changes your squat dramatically. Front squats emphasize the quads over the glutes and hams, which means you'll sacrifice some of the load. It also helps you maintain a more vertical torso position, which can help increase squat depth and perhaps decrease the risk of lower back injury. Front squats also demand—and build—serious upper back and core strength. Those benefits also apply to variations like dumbbell front squats and goblet squats. Think you're too strong for goblets? Strength coach and physical therapist John Rusin requests that you do half your body weight for 20 reps and reconsider. Barbell Deadlift Why it's on the list: This is technically more than a back exercise—it hits the entire posterior chain from your calves to your upper traps—but it's the absolute best for overall backside development. Technique is uber-important with the deadlift, but once you nail it, you can progress to lifting monster weights that will recruit maximum muscle, release muscle-building hormones, and help you get big. 2. Bent-Over Barbell Row Why it's on the list: This is probably the second-best back movement in terms of sheer weight you can lift. EMG research has suggested that hitting bent-over barbell rows will work the larger muscle groups of the upper and lower back equally, making this a great overall back builder.[2] Like the deadlift, this is another technical move that requires excellent form but rewards you with a ton of muscle. 3. Wide-Grip Pull-Up Why it's on the list: It's always a good idea to have an overhead pulling movement in your back routine, and the pull-up is one of the best. Wide-grip pull-ups are excellent for putting emphasis on the upper lats. A closer grip may allow for a longer range of motion, but it may be possible to load the wide-grip pull-up to a greater degree because of an optimized starting joint position. The biggest challenge here for most trainers is training to failure in the right rep range for growth, which is 8-12. 4. Standing T-Bar Row Why it's on the list: We selected the T-bar row over a chest-supported version because you can pile on much more weight here, even though that typically translates into a bit of cheating through the knees and hips.
